The Best Exercises for Bone Density: An Evidence-Based Guide to Building Stronger Bones

If you've been hearing more about osteoporosis, osteopenia, or bone density, you're not alone.

Bone health is receiving much more attention—and for good reason. Around the age of 30, we reach our peak bone mass. From there, bone density gradually declines, with the rate of loss accelerating after menopause in women and later in life for men. While aging is inevitable, losing bone strength isn't something we have to simply accept.

The exciting news? Exercise is one of the most effective non-medication strategies we have to maintain and even improve bone density.

As an Athletic Therapist in Victoria, BC, I frequently get asked:

"What are the best exercises for bone density?"

Let's look at what the research actually says.

How Bones Get Stronger

Bone is living tissue.

Just like muscles respond to lifting weights by becoming stronger, bones respond to mechanical loading.

Every time you place an appropriate amount of stress through your skeleton, specialized bone cells receive a signal to build stronger bone.

The important word is appropriate.

Bones respond best when the loads are:

  • Heavy enough

  • Weight-bearing

  • Varied

  • Progressive

Unfortunately, not all exercise provides enough stimulus.

What Doesn't Build Bone Density Very Well?

This surprises many people.

Although activities like walking, swimming and cycling are fantastic for cardiovascular health, they aren't the most effective exercises for increasing bone density.

Swimming

Swimming is excellent for fitness, but because the water supports your body weight, your bones experience very little loading.

Cycling

Similarly, cycling places minimal impact through the skeleton. It's fantastic for your heart and joints but provides little stimulus for bone growth.

Walking

Walking absolutely has health benefits and may help maintain bone health in less active individuals. However, for most healthy adults it isn't enough to significantly increase bone mineral density on its own.

The Three Types of Exercise That Build Bone Density

1. Progressive Resistance Training ⭐⭐⭐⭐⭐

If I could recommend only one category of exercise for bone health, this would be it.

Research consistently shows that progressive resistance training improves bone mineral density, particularly at the spine and hip when performed regularly and with sufficient intensity.

Examples include:

  • Squats

  • Deadlifts

  • Lunges

  • Step-ups

  • Overhead press

  • Rows

  • Loaded carries

The key isn't simply lifting weights—it's progressively increasing the load over time.

For bone health, heavier resistance generally provides a greater stimulus than very light weights performed for high repetitions.

2. Impact Training (Plyometrics)

Bones love impact.

Activities that involve landing, jumping or rapidly producing force create high mechanical loads that stimulate bone adaptation.

Examples include:

  • Jumping

  • Hopping

  • Skipping

  • Bounding

  • Box jumps

  • Drop jumps (when appropriate)

Higher-impact activities appear to be particularly beneficial for the hips and spine in individuals who can perform them safely. However, they are not appropriate for everyone, especially those at high fracture risk or with certain spinal fractures.

3. Weight-Bearing Activities

Weight-bearing exercise simply means your skeleton supports your body weight against gravity.

Examples include:

  • Hiking

  • Stair climbing

  • Dancing

  • Racquet sports

  • Tennis

  • Pickleball

  • Running (when appropriate)

Interestingly, sports that involve movement in multiple directions may provide a better bone stimulus than repetitive straight-line activities because bones respond well to varied loading.

Does Yoga Build Bone Density?

This is a common question.

Yoga offers many benefits, including improved flexibility, balance and strength.

However, current evidence suggests its effects on bone mineral density are uncertain, particularly when compared with progressive resistance training.

That doesn't mean you should avoid yoga—it simply shouldn't be your only strategy if your goal is improving bone density.

Balance Training Matters Too

Building stronger bones is only part of the equation.

Preventing falls is equally important.

Good evidence supports including balance exercises at least twice per week to reduce fall risk, particularly as we age.

Examples include:

  • Single-leg balance

  • Tandem walking

  • Step-overs

  • Agility drills

  • Tai Chi

How Much Exercise Do You Need?

While every program should be individualized, research and current guidelines generally recommend:

Resistance training

  • 2–3 sessions per week

  • Progressively increasing resistance over time

Impact training

  • 2–3 sessions per week (if appropriate)

Balance training

  • At least twice weekly

Consistency matters much more than perfection.

Bone adapts slowly. Meaningful improvements often take 6–12 months of regular loading.

Nutrition Still Matters

Exercise works best when paired with good nutrition.

Don't forget:

  • Adequate protein

  • Calcium

  • Vitamin D

  • Sufficient total energy intake

Exercise provides the stimulus—but your body still needs the building blocks to strengthen bone.

Who Should Be Careful?

Not everyone should immediately start jumping.

If you've been diagnosed with:

  • Osteoporosis

  • Multiple vertebral compression fractures

  • A recent fragility fracture

  • Very high fracture risk

Your exercise program should be individualized.

You can still become stronger—but the progression may look different.

The Biggest Mistake I See

Many people focus only on walking.

Walking is wonderful for general health, but if your goal is building stronger bones, you need to challenge your skeleton.

The combination that consistently has the strongest evidence is:

✅ Progressive resistance training✅ Weight-bearing activity✅ Appropriate impact exercise✅ Balance training

This approach not only supports bone density but also improves muscle strength, coordination and confidence—helping reduce the risk of future falls and fractures.

Final Thoughts

Your bones are constantly adapting to the demands you place on them.

Whether you're 35 or 75, it's never too late to start giving them the right stimulus.

The goal isn't simply exercising more—it's exercising specifically.
